As a planning baseline, most runners need somewhere around 400 to 800 ml of fluid per hour on the trail, with the low end covering cool easy running and the high end covering heat and hard effort. That is a starting point, not a prescription: sweat rates vary enormously between individuals. The baseline, and why it is only a baseline
The 400 to 800 ml per hour range is a rule of thumb that gets most people close enough to plan a vest around. Two runners side by side on the same climb can genuinely differ by a factor of two in what they lose. Body size, fitness, heat acclimatisation and how salty your sweat is all move it.
Two corrections to that baseline. You do not have to replace everything you lose in real time: under about 90 minutes in mild weather, drinking to thirst is fine. But on anything long or hot, thirst lags behind need, so a rough schedule (a few mouthfuls every 15 minutes) beats waiting until you feel dry.

Find your own number: the weigh-in method
One run, and you get a number worth more than any table.
- Weigh yourself naked, right before the run.
- Run for an hour at a normal effort in typical conditions. Note exactly how much you drink.
- Towel off, weigh yourself naked again.
Weight lost during the run is fluid lost, near enough. Add what you drank: 1 kg lost plus 500 ml drunk means roughly 1.5 litres per hour of sweat. Repeat on a hot day and a cool day, because the two numbers will differ a lot, and that spread is the point.

Read the table as gap-to-gap, not run-total. A six hour run with a tap at hour two and a stream at hour four is a series of two hour carries; you should never carry six hours of water.
Heat, altitude and effort
Heat is the biggest multiplier, and humidity matters as much as temperature, because sweat that drips off instead of evaporating costs you fluid without cooling you. The first properly hot week of the year is when people get caught out: acclimatisation takes a week or two of exposure, and until then the same run costs more.
Altitude raises fluid loss more than people expect. The air is dry and you breathe harder, so you lose more through respiration alone, and thirst is a poor guide up high. Above roughly 2,000 metres, plan on the top of your range and drink on a schedule.
Effort is the third lever. Sweat rate tracks heat production, so a steep sustained climb in the sun can double what an easy flat hour costs you. Wind and shade cut it the other way, sometimes dramatically.
Electrolytes, and why plain water alone fails
Sweat carries sodium, and on a long hot effort you lose a lot of it. Replacing that with plain water dilutes what is left, which is why runners who drink diligently for six hours in the heat still end up nauseous, headachy, with sloshing stomachs and puffy fingers. Drinking more water at that point makes it worse.
The practical version: below about 90 minutes, water is fine. Beyond that, or any time it is hot, get sodium from somewhere: an electrolyte tab, salt in your food, or a sports drink. One flask with electrolyte and one plain is a neat setup, because you can dose salt without committing to sweet fluid all run.
If you cramp late, finish runs with salt crusted on your face, or feel sick despite drinking plenty, you are probably a salty sweater and need more sodium than the dose on the packet.

Water sources, aid stations and filters
The biggest weight saving available is knowing where the water is. Before a long run, mark taps, fountains, streams and cafes on your route, and note which are seasonal. In a race, read the aid station table and find the longest gap in hours, not the average.
Two habits: assume one source will be dry or shut, and drink at every source before you leave it, because water in you is free and water on your back is not.
Carry a filter when the gaps are long, the day is hot and the only water available is a stream. A squeeze filter or a bottle with a filter cap weighs very little and turns every creek crossing into a refill, converting a nervous two litre carry into a comfortable one litre one.
The weight cost of water
One litre of water weighs one kilogram. That is a useful number to keep in mind, because it makes the trade-off concrete: two litres is heavier than everything else in a typical vest combined, including the vest.
Carrying too much costs you in bounce, shoulder fatigue and pace on climbs. Carrying too little costs far more, since running out an hour from the end of a hot day wrecks the run and can be dangerous. Resolve the tension by finding water more often, not by gambling.
Weight also dictates vest choice. Two 500 ml front flasks sit high on the chest and barely register. Add a 1.5 litre bladder and you need a vest that stabilises a load, which is where race-cut packs earn their price.

Common mistakes
Carrying the whole run's water from the start. Plan gap to gap and refill instead of hauling four hours of fluid up the first climb.

Questions people ask
Flasks or a bladder?
Flasks up to about a litre: you can see how much is left, they refill in seconds, and the weight sits high and forward. A bladder for bigger carries, because two litres on your chest is awkward and slow to refill. Plenty of runners use both, with the bladder as a reservoir and flasks for drink mix.
Can I drink too much?
Yes. Drinking far more than you sweat, especially plain water over many hours, dilutes your blood sodium and is genuinely dangerous. The warning signs (nausea, headache, confusion, puffy hands) overlap with dehydration, so the useful check is whether you have drunk steadily and still feel worse. If so, take salt and stop pouring in water.
How do I know if I got it right?
Weigh yourself after a long run. Down one to two percent of body weight is normal. Down more than about three percent suggests you under-drank. Weighing the same or more than you started, especially with a sloshing stomach, means you drank too much.
